Fit Tip: Make Squats Harder

Squats. Love them or hate them, you got to admit they are here to stay. A simple and extremely effective exercise, squats can become a little dull. Here are some ways you can spice up your squats and make them more challenging, too.

Lift one heel at a time as you lift and lower your hips. Also try lifting both heels together – this will challenge your balance.

Instead of lifting and lowering your bum, hold the lowered squat position for 15 to 30 seconds. This variation will increase the endurance of the muscles.

Make it a multitasking move for your upper and lower body by lifting dumbbells while you squat. I like to do Twisting Dumbbells Presses or Hammer Curls.

This is yoga variation, start with your legs and feet together, then lower your hips enough so that you can plant your palms firmly on the ground next to your feet. Hold this position for 15 to 30 seconds.

After working your quads, hamstrings, and glutes doing squats, it's nice to do some squat stretches. Lower your bum all the way down, widen your stance so your feet are shoulder-width distance apart, and hold a Wide Squat. This will open your hips and stretch out your calves. Or you can do a Bound Wide Squat to get all the benefits of a Wide Squat, but it will also open your chest and shoulders, and increase flexibility in your spine.

The Best Indoor Workout Classes (Because It's Freezing Outside!)

We are pumped to share one of our favorite stories from Self here on FitSugar!

There are lots (and I mean, lots) of reasons why my motivation to work out during the Winter plummets - from the snowy commute to freezing cold winds to the cold, dry air that hits my chest with such force that it becomes hard to breathe. (Ahem, there's a reason I sign up for races that are after September - this born-and-raised Floridian prefers to train outdoors during the Summer.)

But it is possible to sculpt, strengthen, and sweat (majorly sweat) without having to be freezing cold during the winter. So when the weather outside is frightful, head indoors for these top full-body workouts that will help ward off Winter weight:

Indoor cycling: Ruth Zukerman, cofounder of NYC's FlyWheel cycling studio, is heating things up indoors with her 45-minute, heart-racing classes. (Self favorite Jillian Michaels is even a recent investor in the company). "I wanted to be part of the most innovative and effective indoor cycling program, and that is FlyWheel. I am thrilled to join the FlyWheel team," Michaels said in a press release. What makes cycling such an effective alternative is that it's taking the fun full-body workout people love indoors, and instead of scenery, you'll stay motivated to challenge yourself thanks to encouraging instructors and a killer playlist. Flywheel has an awesome on-bike technology board that lets you compete against other riders in the class. Plus if you're looking to shape up before hitting the slopes, "indoor cycling is great preparation for all Winter sports, especially skiing and snowboarding. I know from personal experience that when I hit the slopes I don't tire out easily or suffer from the kind of après-ski muscle pain that most people do, and it's because of indoor cycling," Zukerman says.

Try this move: If you're riding an exercise bike at home or the gym, try some interval training. One thing we often do at Flywheel is a "Sprint Chorus," meaning we increase our RPMs to a sprint during the song's chorus and then revert to a cadence on the beat of the music as the chorus ends.

Come Inside For Cardio: 7 Treadmill Workouts For All Levels

While there's nothing quite like running outdoors, frosty temps can make it impossible to do. For those freezing days, there's the trusty treadmill. Whether you are a beginner runner or advanced, we've got the perfect treadmill workout for you. From a treadmill workout that mimics running up and down San Francisco hills to another that has you ascending a mountain, you'll swear you're actually running outside.

Getting Started: If you're new to running, try our 40-minute beginner treadmill workout. The workout combines walking and running to get your heart rate up while also priming your body for distance and speed. If you feel like the workout is too easy or hard, play around with the speed, but be sure to give your body time to adjust to the physical demands of running for the first time.

Woggle Workout: Once you're feeling a bit more comfortable on the treadmill, give this wogging workout a chance. This 60-minute workout alternates between walking briskly, jogging, and running slowly; plan to burn around 300 calories.

Pyramid Intervals: Keep boredom at bay with this pyramid interval treadmill workout. By changing your running speed every minute, you'll also be winning the war against weight gain.

What Not to Do in Chair Pose

Whether you have five or 50 yoga classes under your capris, Chair pose (aka Fierce) is one of the many basic postures you'll strike just about as often as Down Dog since it's the first pose in Sun Salutation B. As a yoga instructor, I've noticed some major no-nos that you'll want to avoid to prevent discomfort and to make sure you're getting the most out of the pose.

Weight too far forward: When you bend your knees and lower your hips into the pose, pretend you're about to sit down in an imaginary chair. This will remind you to keep your body weight back into your heels. Give your toes a little wiggle to make sure you're shifting toward the back of your feet and to release tension in your forefoot. Shifting back into your heels works your glutes and thighs more and will also prevent strain on the knees.

How to Run a Faster 5K

You've been running regularly for some time and have completed a few 5K fun runs. But now it's time to step it up and take this distance seriously. Here are some tips to help you beat your personal record when running 3.1 miles.

During Training

Add speedwork: If you want to run a faster 5K, you have to practice running faster. Coach Andrew Kastor recommends adding 80-meter sprints into your training schedule, and here's his plan for running a faster 5K in four weeks. Remember: sprinting can be hard on the body, so make sure to start off with shorter sprints and build up to the full 80 meters, especially if you're new to speed work.

Add short uphills: Hills require strength and endurance, so if you practice them during your training, you'll develop speed and muscle power, and just as with plyometrics (jump exercises), hill sprints will increase flexibility in your muscles and tendons, which reduces your risk of injury. In your training, tackle shorter steep hills (about six to 10 percent incline). Sprint up for 10 seconds, then walk downhill backwards to avoid pressure on the knees. Repeat, eventually building up to eight 10-second sprints. It's a surefire way to stronger, faster legs.

Incorporate strength training moves that target your shins, calves, quads, glutes, and core: Running alone won't increase your speed. You need to strengthen the muscles that make you move so your actions will be more powerful and more efficient. Incorporate variations of squats, lunges, step-ups, calf raises, bent over rows, and these three booty moves from celebrity trainer David Kirsch.

Become familiar with the route: Obtain a map of the 5K course, and if the route is open (like in a neighborhood or wooded trail), practice running it to familiarize yourself with the hills, curves, and mile markers. Knowing the course in advance will give you confidence and an added advantage over runners who are running it for the first time.

DVD Review: Shiva Rea A.M. Energy

I've tried hundreds of yoga DVDs, and many of them I've only used once. Videos created by Shiva Rea are different though. Her calming energy, dynamic yoga sequences, creativity, and strength are inspirational. Her Creative Core + Upper Body video is my absolute favorite, but I also keep Fluid Power - Vinyasa Flow Yoga near my DVD player.

I have another DVD to add to my pile of faves: Shiva's A.M. Energy ($20). It begins with a short meditation and includes three 20-minute practices designed to "revive your body, mind, and soul at the start of each day." Plus, there's also a bonus 20-minute Heart Salutation practice from her video Radiant Heart Yoga. Here are my thoughts on the different segments.

Body Mandala: You gotta love Shiva Rea for having you do squats and yogic push-ups all within the first two and a half minutes. She then leads you through a series of poses designed to strengthen your upper body, core, legs, and buns (love the Sage variation!). The sequence is repeated once more with more advanced variations. The 20 minutes just flew by, and my entire body felt calm, open, and relaxed.

Reasons Runners Should Get Down Dogging

If you hit the treadmill, trail, or road most days of the week, here are some reasons you should spend some time on a yoga mat.

An Easier Time on Hills
All those standing poses like Warrior variations, Fierce, and Goddess are yoga's version of squats and lunges. Within a few yoga classes, you'll notice that your quads, hamstrings, and glutes feel stronger while running, which means an easier time tackling inclines, declines, and uneven terrain.

Less Huffing and Puffing
Yoga teaches you how to take full, deep breaths and to connect your breath with your movements, making oxygen use more efficient. All that deep breathing on the mat will also increase your lung capacity so you're less likely to gasp and struggle to catch your breath while running, especially in high humidity, cold air, and when doing sprinting intervals.

For the Chance to Touch Your Toes
Most runners I know suffer from tight hips, hamstrings, and lower backs. The repetitive motion of running coupled with the fact that most runners skip out on stretching makes for inflexibility. Practicing yoga loosens those tight muscles, which not only feels good while you're doing the poses, but will make your body feel more open while running.

How to Push Past a Fitness Plateau: Get Unstable

Once you've mastered the basic moves of strength training - like squats, lunges, and planks - gym time can become a little dull. Workouts creep by slowly due to boredom, and if you don't push yourself to the next level, you may find your fitness level stalling as you coast onto a plateau. When the going gets boring, it's time to get unstable.

Performing seemingly simple exercises on an unstable surface creates a whole new set of challenges for you to master. Fitness tools like the BOSU, balance pads (sponge-like pads, two to three inches thick), rocker boards, and exercise balls can help you work out harder by disrupting your sense of balance. If you're ready to experiment with instability, here are a few exercises my Equinox trainer has recently taught me.

Plank on the rocker board: There are a wide variety of rocker boards, but for this move the one we use looks like an over-sized skateboard with a cylindrical piece attached in the middle. I place my hands equidistant from the center and hold a plank, trying not to dip to either side. When that becomes somewhat easy, add alternating leg lifts. This move seemed impossible to me at first, but once you find the zone on the third set you feel a core master.
Hold the plank for 30 seconds; do 10 lifts on each leg.

Learn two more moves after the break.
